Physiotherapy Exercises For Lower Back Pain

If you’ve ever experienced lower back pain, you’re not alone. It’s one of the most common complaints people have, and it can really get in the way of your daily activities. Whether it’s caused by a muscle strain or sprain from poor posture, lifting something the wrong way, or simply sitting for too long, lower back pain can impact your quality of life.

Your lower back is made up of muscles, ligaments, bones, and discs – so it’s no surprise that it’s prone to injury and related issues like sciatica. Thankfully, physical therapy exercises can help you to find relief for lower back pain, improve your mobility, and get you back on track.

At Head 2 Toe, we often recommend some simple yet effective exercises to help you manage and reduce lower back pain. Let’s take a look at a few you can try at home.

1. Pelvic Tilt

The pelvic tilt is a great exercise for strengthening both your lower back and abdominal muscles, which are essential for supporting your spine. It’s a gentle move that you can do every day to help improve your posture and reduce pain.

How to do it:

  1. Lie on your back with your feet flat on the floor and knees bent.
  2. Slowly tilt your pelvis upwards, pressing your lower back into the floor.
  3. Hold the position for a few seconds, then gently release.

This exercise helps strengthen the muscles that support your spine, improving flexibility and reducing discomfort in the lower back.

2. Knee Rolls

Knee rolls are a simple yet effective way to stretch your lower back and improve its mobility. This exercise can also help with relieving tension in your hips and spine.

How to do it:

  1. Lie on your back with your knees bent and feet flat on the floor.
  2. Extend your arms out to the sides at a 90-degree angle.
  3. Gently roll both knees to the right, keeping your feet and legs together.
  4. Hold for a second or two, then slowly bring your knees back to the centre.
  5. Repeat on the left side.

Knee rolls help loosen up tight muscles and increase your range of motion, making everyday movements easier and more comfortable.

3. Cat-Cow

You’ve probably seen this exercise before, and for good reason. The cat-cow stretch is a yoga move that helps loosen up your spine and alleviate lower back and neck tension.

How to do it:

  1. Start on your hands and knees with your wrists directly under your shoulders and knees under your hips.
  2. Inhale and drop your stomach towards the floor, arching your back and lifting your head (this is the “cow” position).
  3. Hold for a moment, then exhale as you round your back, pulling your belly button towards your spine and tucking your chin (the “cat” position).
  4. Repeat the movement for several rounds.

This exercise helps improve spinal mobility and can bring instant relief to a stiff or achy lower back.

4. Upward Facing Dog

This yoga pose isn’t just for stretching your back, it also helps strengthen your spine and relieves tightness. It’s particularly great for those with lower back stiffness or pain from sitting too much.

How to do it:

  1. Lie face down with your legs straight and the tops of your feet on the floor.
  2. Place your hands flat on the floor next to your chest.
  3. Take a deep breath, then press your hands into the floor as you lift your chest, neck, and back up while keeping your hips on the ground.
  4. Hold for a few seconds, then gently lower back down.

The upward-facing dog strengthens your lower back muscles while gently stretching the spine, offering a great release for any tension.

5. Knee Hugs

Knee hugs are a simple yet effective way to stretch and release tension in your lower back and hips. It’s a move you can do anytime to feel more relaxed and comfortable.

How to do it:

  1. Lie on your back with your legs extended.
  2. Slowly bring both knees to your chest, hugging them gently.
  3. Hold the position for about five seconds, then release your knees and extend your legs back out.

This exercise gently stretches your lower back and hips, offering instant relief for tight muscles.
